MultiMC and it’s better fork PolyMC let you run pre-launch (and post-shutdown) commands where you can make a backup too.

Too bad PolyMC still doesn’t support an upgrade option.

For example, I update my pack and release a new ZIP file. In PolyMC it appears you can only start a whole new instance with the URL of the zip, instead of upgrading in place.

If anyone was curious what I did for backups

There was suggestions about what to do for backups when I lost my world to my girlfriend’s ass on my- I mean when my cord got unplugged and I didn’t see and my computer died. YetAnotherBackupMod (YABM) offered what I needed for 1.7.10. Pretty customizable, easy on my mid-2012 little macbook already struggling with Gregtech, and best part, I don’t really see it much other than when it tells me when it’s backing up.
